The number every program quietly answers
Every program you have ever run committed to an answer on how many sets per week for hypertrophy, whether it said so or not. Three sets of bench, twice a week, is a vote for six. A push-pull-legs split with four chest movements a session is a vote for something near twenty.
The question is what you get for the difference. Nine extra sets a week is another half hour in the gym, give or take, every week for as long as you keep training. That is a real cost, so the gain should be given precisely, not just “more is better.”
A dose-response meta-analysis published in Sports Medicine is the best available attempt to price it. It pools 67 studies and 2,058 participants, and instead of comparing buckets of volume, it fits a curve. The curve is the useful part: it shows the returns to volume are real, and they start diminishing rapidly.

What this meta-analysis actually did
Pelland and colleagues at Florida Atlantic University pooled 67 studies of 2,058 participants and ran a series of multi-level Bayesian meta-regressions on muscle size and on maximal strength. Participants were about 80% men and 20% women, averaging 20 to 30 years old. Thirty-nine of the 67 studies used trained participants and 28 used untrained ones, which is a far better balance than most training-variable reviews manage. The programs ran 6 to 15 weeks.
Two design choices make this analysis more useful than its predecessors.
The first is that volume is treated as a continuous variable. Earlier volume meta-analyses sorted studies into buckets, which cannot distinguish 21 sets from 30 sets inside a “21–30” bin. Fitting a curve can, and it can also test what shape the relationship has.
The second is that not every set is counted as a whole set. The researchers split every set into two kinds: direct sets, where the muscle being measured does most of the work, and indirect sets, where it only assists. Then they tested three ways of adding them up — counting each indirect set as a full set, as half a set, or as nothing at all. The paper calls those three methods “total”, “fractional” and “direct”.
Their own worked example: a study measuring biceps growth in a program with five sets of curls in one session and five sets of rows in another gives a weekly volume of 10, 7.5, or 5 depending on which method you use.
The half-set method won, and not narrowly — the Bayes factors favoured it over both alternatives on all four models, at strengths the authors classify as strong to very strong. So every volume number below is in fractional sets, where a compound lift counts as half a set for the muscles it hits indirectly. Your bench press is a full set of chest and half a set of triceps. This matters when you compare the numbers to your own program, and it is the single easiest thing to get wrong about this paper.
How many sets per week for hypertrophy: what the curve shows
For hypertrophy — muscle growth — the best-fitting curve rises across the whole range studied, bending as it goes. More sets meant more growth, with no point in the data where that stopped being true.

The bend in that curve is the finding, and the researchers put a price on it.
Four sets a week per muscle group is enough for growth you could actually measure. Five to ten sets does more. Eleven to eighteen does more still. Past that the price climbs steeply: once you are already doing 11 to 18 sets, getting another noticeable step up takes roughly ten more sets a week — for one muscle group.
At a couple of minutes a set, ten extra sets is about twenty minutes more in the gym every week for that one muscle group. Do it across six muscle groups and you have added two hours to your week. The last step up the researchers could measure cost more than three times what the first one did.
Strength runs on a different curve
Strength — how much you can lift — behaved differently. The difference is sharp enough to be worth programming around.

This curve climbs almost vertically and then flattens out. One set a week already produced strength gains you could measure. Gains kept coming up to about four sets a week. Past four, extra sets stopped reliably adding strength the researchers could detect.
That does not mean four sets maximises strength. The bar they measured against was a coarse one, and they say so themselves: sets beyond that point may well add strength, just less of it than their method could pick up.
Where 10 to 15 sets comes from, and what it is not
Pick It Up programmes 10–15 hard sets per muscle group per week. This paper is most of the reason why, and it is worth being precise about what that reasoning does and does not claim.
What it claims: 10–15 sets is well clear of the four sets you need for measurable growth, and it stops short of the range where every further step up costs you ten sets or more. It is the band where a set is worth the most per minute you spend on it.
What it does not claim: that growth stops at 15 sets. It plainly does not in this data. Growth never levelled off anywhere in the range studied, and the curve was still climbing at 45 sets a week.
This distinction is where most volume content goes wrong, and the practitioner reviews are clear about it. Stronger By Science’s survey of the volume literature accepts the diminishing returns in this very paper — “we do see diminishing returns as volume increases” — and then makes the point that diminishing returns are not absent returns. Reading the same curve, they put the trade at roughly three times the volume for twice the growth, and conclude that if your goal is maximum size you should probably train well past 15 sets, while “if your primary goal is maximizing efficiency, you should train with reasonably low volumes.”
They also note, reviewing an earlier meta-analysis of 12–20 versus 20+ sets, that the familiar “10–20 sets” advice was never established as a ceiling. It came from a reading of a 2017 meta-analysis whose highest volume category was open-ended, at a time when almost no studies had tested higher — the 2017 authors said themselves that their data could not support conclusions above that category.
In our review of training frequency for strength, the finding was that your weekly volume is the training variable and the number of days you split it across is mostly logistics. This paper is the other half of that answer: it says what the weekly number should actually be.
The science here is clear: increasing volume generally increases both strength and hypertrophy, but with diminishing returns. What to do with that depends on you. Whether 10–15 sets is right for you depends on whether you are buying efficiency or buying maximum size. We programme for the first, because that is what most of our lifters are optimising, and because the lifter who wants the second can add sets knowing what they cost.
What it means if you already train
You have a fixed number of hours. The practical value of a curve like this is that it tells you which sets in your week are the expensive ones.
If you are currently doing four or five fractional sets for a muscle group, you are near the steep part. Adding six sets there is the highest-return change available to you in this data, and it is the one worth making first.
If you are already at 12 to 15, you are past the steep part. More sets will still do something, but you are now paying around eight and a half extra sets for each visible increment, and more than that above 19. That is where other variables deserve the attention instead: whether those sets are actually taken close enough to failure, whether the loads are progressing, whether the exercises match your leverages. And if you are chasing size on a muscle group that has stalled at 20-plus sets, this analysis does not tell you to cut back. It tells you the additional sets are expensive, not useless.
The half-set accounting cuts both ways here, and mostly in your favour. If you bench and row, your triceps and biceps are already carrying fractional volume you may not have been counting. Adding direct arm work to a program with plenty of pressing and pulling starts you further along the curve than your set count suggests.
The limits of this evidence
The authors are direct about the constraints, and several of them bear on the takeaway.
The programs were short. 6 to 15 weeks. Nobody followed a lifter through a year at 30 sets a week, so the analysis has nothing to say about whether a given dose is sustainable over the timescale you actually train on.
Nothing about cost is in the model. The authors note explicitly that they did not examine the indirect consequences of high volume: injury, sustainability, or burnout. And every participant in every included study tolerated the protocol well enough to be measured at the end, which quietly selects out the people for whom it did not work.
The high end is thin. Few studies have examined more than about 25 fractional sets a week, and the authors ask for caution past that point. The curve’s shape out at 40 sets is an extrapolation from a handful of data points, and they say the data remain compatible with several shapes, including a plateau or an eventual decline.
Effort was not well controlled. How close a set was taken to failure matters for growth, but only about 30% of the results in this analysis said clearly how close that was. Ten sets taken hard are not ten sets taken casually, and this analysis cannot separate them.
Set count explains only about a quarter of the results. Which means most of what determines what you get out of the gym is something other than how many sets you do.
It says nothing about you specifically. These are averages across 2,058 people. The authors call for research on individual response variation because it has not been done.
Two more things worth knowing. The version of this paper that is free to read is the authors’ preprint; the peer-reviewed version in Sports Medicine is paywalled, and the numbers quoted above that go beyond the published abstract come from that preprint. The two abstracts report the same study count, the same participant count and the same findings, so peer review does not appear to have changed the analysis. And all five authors disclose that they work as coaches and writers in the fitness industry, which is worth knowing on any paper whose results are directly commercially useful.
How many sets per week for hypertrophy: the practical answer
- Get to four fractional sets per muscle group before anything else. That is the minimum effective dose in this analysis, and it is a low bar. Any muscle group below it is the cheapest fix in your program.
- Aim for 10–15 hard sets per muscle group per week if you are optimising for time. This is where the returns per set are still high. It is what Pick It Up programmes, and this curve is why.
- Count compound lifts as half a set for the assisting muscles. Four sets of bench and four of overhead press give your triceps eight half-sets — four fractional sets — before you touch a pushdown.
- If you want maximum size rather than efficient size, go higher, and know the price. Somewhere past 20 sets you are paying around ten to twelve extra sets per visible increment. Plenty of people take that deal. Take it deliberately.
- Do not read 15 sets as a ceiling. Nothing in this paper found one. If you are growing on 20 sets and enjoying it, keep going.
- Before adding volume to a stalled muscle group, check your effort is hard. Effort was the least controlled variable in this literature, and it is free to fix.
Common Questions About Weekly Training Volume
Is 10 sets per week enough for hypertrophy? It is enough to grow, and it sits in the efficient part of the curve. Four sets a week already produced measurable growth in this analysis, and the 5 to 10 range was where each extra set bought the most. Whether 10 is enough for you depends on whether you are after efficient growth or maximum growth. It is not the maximum.
Does more volume build more muscle? In this data, yes, all the way up. Growth was still climbing at 45 sets a week and never levelled off. What changes is the price, not the direction.
How many sets per week for strength? Fewer, on this evidence. Strength gains flattened out after about four sets a week, where muscle growth kept climbing. Frequency looked more useful than extra sets for strength here.
Is there such a thing as junk volume? This paper found no point at which more sets made growth go backwards, so it gives no support to a hard junk-volume cutoff in the range it studied. It does show that sets get progressively less efficient. The researchers decline to name a point where extra volume becomes counterproductive, and say that past about 43 sets a week there is too little data to tell.
How do I count sets for a muscle group? Count a set as whole if the muscle is the prime mover, and as half if it is assisting. That is the method this analysis found best predicted results, by a wide margin over counting all sets equally.
Should I change my program based on this? Not if it is working. If a muscle group has stalled, the useful question is where you sit on this curve: below four sets, add volume; between 10 and 15, look at effort and progression first; above 20, understand you are in expensive territory and decide whether the hours are worth it.
