The trade supersets actually offer
Do supersets build muscle? The interesting version of that question is not whether pairing two exercises grows anything — it is what you give up by running your bench press and your rows back to back instead of separately. You finish faster. Something has to pay for that, and the only question worth answering is what.
A 2025 systematic review and meta-analysis in Sports Medicine is the first to pool the whole superset literature and price the trade. Its answer is narrower and more useful than the usual case for supersets: you do the same amount of work in roughly a third less time, and the bill arrives as effort, not as lost gains.

What a superset is, and what this analysis pooled
A superset is two exercises run back to back with little or no rest between them, then a rest before the next pair. A traditional, or straight, set structure is what most programs are written in: all your sets of one exercise, with a rest between each, then on to the next exercise.
Zhang and colleagues pooled 19 studies of 313 participants comparing the two. Most participants were men — 232 of them, against 66 women, with one study of 15 people not reporting sex. Fifteen of the 19 studies used people with at least half a year of lifting behind them, so this is largely research on trained lifters rather than on beginners.
One structural fact about the evidence base matters more than any single result: 16 of the 19 studies looked only at a single session. They measured what happens during and immediately after one workout — reps completed, lactate, how hard it felt. Only three followed anyone through a training block to see what actually changed.

Do supersets build muscle? What the long-term evidence shows
On the three studies that ran long enough to answer it, supersets produced the same gains as traditional sets: the same change in one-rep max, the same change in rep endurance, and the same change in muscle size. Not better. Not worse.
That is the ceiling on what this paper can tell you about growth. Muscle size rested on two studies. Maximum strength rested on three. Two studies is not a settled question, and the authors’ own uncertainty range for the strength result spans everything from clearly worse to clearly better — meaning the next trial could land almost anywhere.
So the useful reading is not “supersets build the same muscle.” It is that nothing in the long-term data flags a penalty, while the short-term data explains why you would not expect one: supersets did not cost people reps, and they did not cost people volume load. Across six studies, lifters completed the same total number of reps either way, and across eight, the same total weight moved.
That is the mechanism worth holding onto. Our own review of how many sets per week for hypertrophy found that more weekly sets meant more growth across the whole range anyone has studied. If a superset preserves the sets and the weight, it should preserve the growth — and the little long-term data there is agrees. These two findings tell the same story from two directions rather than pulling against each other.
The time saving is the finding
Here is the part that changes your week. The authors report that supersets cut training time by about 37% compared with the same work in a traditional structure.
The arithmetic is not subtle, because it is all rest. In one of the included studies, lifters did three sets of bench press and three sets of seated row. Run traditionally, that is five rest periods of two minutes — ten minutes of standing around. Run as a superset, the bench and the row go back to back, so there are only two rest periods: four minutes. Same six sets, six minutes saved, on two exercises.
Scale that across a whole session: apply the 37% to a 60-minute workout and you have a little over 20 minutes back. Work completed per minute in the gym was substantially higher with supersets in the two studies that measured it directly.
For a lifter whose binding constraint is time rather than motivation, that is the whole proposition: the sets are not cheaper, the rest is.
Which pairings hold up, and which one costs you volume
Not all supersets behave the same, and the analysis separated three kinds.
Agonist–antagonist pairs put a muscle and its opposing muscle together — bench press with a row, curls with pushdowns. This is the pairing the data likes best. In the two studies that tested it, lifters completed more total reps than in a traditional structure, not merely as many. The proposed reason is that working the antagonist first seems to prime the following exercise. (If you want the map of which muscle opposes which, our strength training anatomy guide covers it.)
Alternate peripheral pairs put an upper-body and a lower-body exercise together — squat with bench press. Reps held up here too, with no detectable difference from training the exercises separately.
Similar biomechanical pairs put two exercises for the same muscle back to back — bench press then dumbbell press. This is the one that costs you. Across the two studies testing it, total volume load came out clearly lower than training the same exercises traditionally, because the second exercise starts on a muscle that has not recovered. The authors’ recommendation is to avoid this pairing unless training close to failure is exactly what you want from it.
That is a clean, actionable split. Pair muscles that do not compete. Pair muscles that do, and the time you save comes out of the work you do.
What supersets cost you
The bill arrives in perceived effort. Supersets felt harder — meaningfully so, across the studies that recorded it — and they produced higher blood lactate during and after the session, and a higher energy cost per minute. None of that is surprising when you have removed half the rest.
Three things did not change, and they are the ones people usually worry about.
Muscle activation was the same. No detectable difference in the electrical signal from the working muscles, so the reduced rest was not making the sets themselves weaker in any measurable way.
Muscle damage was mostly the same. Creatine kinase, a blood marker that rises when muscle is damaged, came out no different overall. One study did find more — the one that ran the largest workload, six exercises of three sets, on short rest. The pattern in the paper is that big superset sessions on short rest are the ones that bite.
Perceived recovery was the same. In one included study, lifters took 8 minutes of total rest in the superset condition against 19 minutes traditionally and reported feeling equally recovered afterwards. Harder during, not obviously worse after.
The authors still advise caution about stacking superset sessions back to back, on the grounds that the higher internal load has to go somewhere. That is a reasonable inference from the metabolic data rather than a demonstrated recovery cost, and it is fair to treat it as such.
What it means if you already train
If your sessions are running long and you have been cutting exercises to fit them, this is the intervention that gives the time back without taking the work away. Pair the movements that do not compete and you keep the volume.
If you are training for a maximal one-rep max, be more careful. The one eight-week study in this analysis that failed to improve maximum strength used light loads — around 55% of one-rep max — and the authors attribute the null result to the load, not the structure. Heavy work is heavy work whether you superset it or not, and pairing your top set of squats with anything is a good way to make it lighter than it should be. Superset the accessory work; leave the heavy compounds alone.
If you already train close to your recovery ceiling, note that supersets raise what a session takes out of you even as they shorten it. The right place for them is the week where time is the constraint, not the week where fatigue is. The limits of this evidence
The authors are direct about the constraints, and several of them bear on how much you should lean on this.
Almost all of it is one session at a time. Sixteen of 19 studies measured acute responses only. Lactate and perceived exertion in a single workout are not adaptation, and the paper is careful not to treat them as such.
The long-term evidence is two to three studies deep. Every chronic result here — strength, endurance, size — rests on that. The uncertainty ranges the authors publish around those estimates are wide enough to accommodate a real effect in either direction.
The participants were mostly young trained men. The authors name this as their first limitation. Sixty-six women were included across the whole literature, which is not enough to say whether any of this differs by sex.
Confounders could not be separated. Total volume, rest length and load all plausibly change how supersets behave, and there were too few studies to model any of them. So “supersets” in this analysis is an average over quite different protocols.
Most outcomes were graded moderate. The authors ran a formal quality appraisal, and only the rep-count comparison came out at their top grade; most of the rest sat a notch below, usually because the total number of participants was small. The agonist–antagonist rep advantage — one of the more interesting results here — was graded lowest of all.
None of that makes the time saving doubtful; the mechanism there is arithmetic about rest periods, and it is the best-supported thing in the paper. It makes the long-term claim provisional, which is the correct way to hold it.
One more thing worth saying about where this sits. The authors describe this as the first pooled analysis of superset training, and we could not find a second; everything else on the topic is individual studies and one narrative review. So there is no consensus here for this study to agree or disagree with. It is the best available synthesis of a thin evidence base, and it cannot settle the long-term question on its own.
Do supersets build muscle: the practical answer
- Use supersets when time is your constraint, not when fatigue is. They buy back roughly a third of your session length. That is what they are for.
- Pair muscles that do not compete. Push with pull, upper with lower. Agonist–antagonist pairings were the only structure where lifters completed more reps than training separately.
- Do not pair two exercises for the same muscle unless you specifically want to train closer to failure. That pairing measurably cut total volume in this data, which is the one thing you do not want to lose.
- Keep your heaviest compound work on straight sets. The strength evidence here is thin and the one long study that produced no strength gain used light loads. Superset the accessories.
- Expect the session to feel harder. Same reps, same weight, less rest, so a higher rating on any effort scale you use. That is the trade working, not a sign it is going wrong.
- Do not stack heavy superset sessions on consecutive days. The internal load is higher, and the largest superset workload in this literature was the one that raised muscle-damage markers.
Common Questions About Superset Training
Do supersets build muscle as well as regular sets? On the two long-term studies that measured muscle size, yes — no detectable difference. That is a small evidence base, so treat it as “no penalty found” rather than “proven equivalent.” The short-term data supports it, because supersets did not reduce the reps or the total weight lifted.
Do supersets save time? That is their best-established benefit. The authors put the reduction at about 37% of session length, and the reason is straightforward: you cut the number of rest periods roughly in half.
Are supersets bad for strength? Nothing here says so. Three studies found the same one-rep max improvement either way. The caution is about load rather than structure: the one study that saw no strength gain trained at around 55% of one-rep max, which is light for maximal strength regardless of how you arrange the sets.
What is the best superset pairing? Agonist–antagonist — a muscle and its opposite, like bench press and row. It was the only pairing where lifters completed more reps than in a traditional structure. Upper-body with lower-body also held up. Two exercises for the same muscle is the pairing to avoid.
Will supersets make me more sore? The pooled markers of muscle damage came out no different. One study using a large session — six exercises, three sets each, on short rest — did find more, so the volume of the superset session seems to matter more than the structure itself.
Should I superset everything? No. The evidence supports supersets as a time-saving structure for work you would otherwise skip for lack of time, not as a general upgrade. The heavy compounds you care most about are the ones to leave on straight sets.
